How to Exercise After 40

If you're in your 40s, 50s, or 60s and still exercising hard, you've probably felt it. The old approach just doesn't hit the same anymore. Recovery takes longer, power feels a step behind, and some days your body flat out doesn't respond the way it used to.
Most people blame this on muscle. Lift more, build more, hang onto what you've got before it slips away.
But strength doesn't only live in your muscles. A lot of it lives in your nervous system, and that starts changing earlier than most people think.
Your Muscles Take Orders. Your Brain Gives Them.
Every time you pick something up, catch your balance, or grind through the last couple reps of a set, your brain and spinal cord are the ones running the show. They send the signal and your muscles just carry it out. That connection is called the neuromuscular system, and it changes with age in ways that have nothing to do with how much muscle you're carrying.
Here's roughly what happens:
Motor units start thinning out earlier than you'd guess. A motor unit is a nerve cell plus every muscle fiber it controls. The decline is slow through your 30s and 40s, then speeds up after 50, and it goes after the fast, powerful units first. That's a big reason power tends to slip before raw strength does.
The signal itself gets a little slower. Nerve conduction velocity declines gradually starting in mid-adulthood. You might notice your first step off the line is a beat behind where it used to be, or your reaction time in a fast sport just isn't as sharp.
Your brain has to work harder for the same result. Brain imaging shows that, as this progresses, the brain recruits more brain areas just to produce the same amount of force it used to generate more efficiently.
None of that means decline is a given. It just means the target isn't ONLY muscle. It's the whole line of communication between brain and body, and one of the most direct ways to train that line is heavier than most people over 40 are willing to go.
What Actually Trains the Nervous System
The good news is that the neuromuscular system is trainable at any age. It adapts to demand the same way muscle does. A few things move the needle more than anything else.
Lift heavy. Seriously heavy. This is probably the most underused tool for the nervous system after 40, and it's the first thing people back off of, usually for the wrong reasons. Lifting near your true max, safely and with good form, is what recruits your highest threshold motor units, the fast, powerful ones that are first in line to fade. Light weights and high reps aren’t the same building blocks. If you never ask your nervous system to produce real force, it has no reason to keep those pathways sharp, and once those motor units go quiet, they're a lot harder to bring back than they were to maintain in the first place. That doesn't mean maxing out every session. It means low-rep, heavy-load work, think 1 to 5 reps at 85%+ effort, stays a permanent part of your training instead of something you quietly phase out as you get older. If anything, it deserves more attention now, not less.
Move with intent, not just effort. Power, speed, and coordination need to be trained directly, through movements that ask your nervous system to fire quickly. Medicine ball throws, step-ups with a fast drive, or a jump variation appropriate to you!
Train your balance on purpose. Balance is a skill, built on constant tiny corrections your nervous system is making without you ever noticing. Single-leg work and reactive balance drills give your brain more reps at making those corrections fast.
Don't skimp on recovery. The nervous system needs recovery just as much as the muscles do, maybe more. Sleep especially plays a huge role in motor learning. Poor sleep doesn't just leave you tired, it leaves you slower to react.
The Real Goal: A Body That Still Listens
Staying strong after 40 isn't only about how much you can lift, though lifting heavy carries more weight in this than most people give it credit for. It's about keeping the line between your brain and your body fast and reliable, so when you need to react or move with power, your body actually does what your brain is asking of it.
